I love a sauna. I have always loved a sauna. I live in the south, I actively seek out heat, and I have never once understood the appeal of voluntarily submerging myself in near-freezing water when I could be sitting in a warm wooden room sweating out the week instead. So when a Mel Robbins Instagram reel started circulating about sauna protocols for women — specifically calling out the fact that the standard advice is built on bro-science — it landed squarely in my wheelhouse.
The guest on her podcast made a point that stuck with me: the female protocol for sauna use is not the same as the male protocol, and most of what goes viral about heat therapy was developed on male bodies in male-dominated research environments. So I went looking for what the female-specific research actually says. Here's what I found.

First, Let's Talk About The Two Types of Sauna — Because They Are Not The Same Thing

The Female Protocol: Why Twice a Week at 15 Minutes Is The Sweet Spot

The standard bro-science sauna advice — longer sessions, higher temperatures, more frequent use — was developed largely on male subjects. Women's bodies thermoregulate differently, and that difference matters.
Premenopausal women are understood to have more variable body temperatures depending on their menstrual phase — meaning the same sauna session can feel and function differently depending on where you are in your cycle. Shorter, more frequent sessions appear to deliver the cardiovascular, hormonal, and mood benefits without pushing the body into the dehydration and cortisol-elevation territory that longer sessions can trigger. During the menstrual cycle a woman loses significant fluid, which means hydration requirements during sauna use are higher than usual — the greatest risk for women using a sauna is fluid loss. Here's the specific mechanism: women generally vasoconstrict faster — reducing blood flow to the skin — and experience greater drops in core temperature during cold immersion, especially in the luteal phase when progesterone is high. This makes women more sensitive to cold stress. Contrast Therapy — Hot and Cold Alternating

The ratio that works: approximately one minute of cold exposure for every three to four minutes of heat exposure. A steam room operates on moist heat rather than dry heat — typically 110°F to 120°F with 100% humidity. For women in the luteal phase who find dry sauna heat overwhelming, a steam room is a gentler alternative that still delivers meaningful heat exposure.
Hot Yoga / Bikram Yoga
Hot yoga combines the benefits of heat exposure with the hip-opening, spine-lengthening, stress-reducing benefits of yoga practice. For women with sciatica, tight hips, or stress-related physical tension — all of which I have written about at length on this blog — this is one of the highest-value alternatives because it addresses multiple systems simultaneously. The temperature in a Bikram class typically runs around 105°F, which for most women in most cycle phases falls within a comfortable and beneficial range.
Infrared Sauna Blanket
For women who want infrared sauna benefits without the cost or space requirements of a full unit, infrared sauna blankets have improved significantly in quality and are available at much more accessible price points. They deliver the same far-infrared light exposure as a full unit, allow you to control temperature and duration easily, and can be used at home. Worth researching if you are interested in making infrared heat therapy a regular practice.
The Practical Protocol Summary
For women who want to incorporate sauna or heat therapy into a longevity and wellness routine, here is what the current research actually supports:
Traditional or infrared sauna: Two sessions per week, 15 to 20 minutes each. Adjust duration and temperature based on cycle phase — more conservative during menstrual and luteal phases, more latitude during follicular and ovulatory phases.
Hydration: Non-negotiable. Drink water before, during if possible, and after every session. During menstruation, hydrate more aggressively than usual given the additional fluid loss.
Temperature: For traditional sauna, 150°F to 175°F. For infrared, 120°F to 140°F. For cold exposure, 55°F to 59°F is the female-appropriate sweet spot — not the near-freezing temperatures dominating social media.
Timing: Morning sessions align with the body's natural cortisol rhythm and can provide energy and mood benefits that last through the day. Evening sessions before bed can improve sleep quality. Both have evidence behind them — choose based on your schedule and what you'll actually stick to.
Who should consult a doctor first: Pregnant women, anyone with a cardiovascular condition, anyone with a history of heat intolerance, and anyone currently managing a thyroid condition. Heat therapy is not universally appropriate — check before you start.
